7 Minute Mile on Treadmill: Set Speed to 8.6 MPH (+ Pace Chart)
The trap with a 7:00 mile is 8.5. It looks like the obvious setting, but 8.5 mph is a 7:04 mile. The real number is 60 ÷ 7 = 8.57 mph, which rounds to 8.6 on the console and runs 6:59.

8.5 vs 8.6 vs 8.7 mph
Small console steps matter more at this speed. Each 0.1 mph is about 5 seconds per mile and 15 seconds over a 5K.
| Console speed | Mile pace | 5K time | Sub-22 5K? |
|---|---|---|---|
| 8.5 mph | 7:04 | 21:56 | Only just |
| 8.6 mph | 6:59 | 21:41 | Yes |
| 8.7 mph | 6:54 | 21:26 | Yes, with room |
If you hold 7:00
Exact 8.57 mph with no stops. This is race-effort territory for most club runners, so the long rows are reference, not a treadmill workout.
| Distance | Time | Notes |
|---|---|---|
| 1 mile | 7:00 | 8.57 mph exact |
| 1 km | 4:21 | About 13.8 km/h |
| 5K | 21:45 | Sub-22 5K |
| 10K | 43:30 | Strong club 10K |
| Half marathon | 1:31:46 | Just outside 1:30 |
| Marathon | 3:03:32 | Just outside 3 hours |
How to run 7:00 on a treadmill
Few people hold 8.6 mph for long on a treadmill. The usual use is intervals: 4–6 × 1 mile at 8.6 with easy jogs at 6.0 in between, or 800 m repeats slightly faster. If 7:00 is your 5K goal, a common plan workout is 3 × 1 mile at goal pace with 2–3 minutes easy.
Ramp up over the first minute rather than jumping straight to 8.6. Many treadmills take a few seconds to reach the set speed, so start your interval timer once the belt settles.
- Do not set 8.5 because it “looks like 7”. It is a 7:04 mile.
- A 7:00 pace per kilometer is a 5.3 mph jog. Check the unit on your plan.
- If you are reaching for the rails at 8.6, the speed is too high for today.
Incline at 8.6 mph
8.6 mph is in the middle of the 6.5–11 mph range Jones and Doust (1996) studied. Air resistance is noticeable at this speed, so 1% is a well-supported setting when you want the treadmill to feel like a road 5K.
